Omega-3s on a Vegan Diet: What You’re Missing and How to Fix It

The vegan supplement conversation tends to circle around the same two nutrients: vitamin B12 and calcium. And while those are genuinely important, there’s a third that deserves equal attention — one that’s quietly overlooked in most plant-based nutrition guides: omega-3 fatty acids, specifically EPA and DHA.

Why Omega-3s Matter

This means that while a tablespoon of ground flaxseed technically provides around 1,600 mg of ALA, you may only be producing a tiny fraction of usable EPA and DHA from it.

For most omnivores, this gap is filled effortlessly through fatty fish consumption. For vegans, no such shortcut exists — unless you know where to look.


The Good News: Algae

Here’s a fact worth celebrating: fish don’t produce omega-3s themselves. They accumulate EPA and DHA by eating algae. Which means algae is the original source — and it’s entirely plant-based.

Algae-based omega-3 supplements provide EPA and DHA directly, bypassing the conversion problem entirely. They’re bioavailable, well-tolerated, and increasingly affordable. Research comparing algal DHA to fish oil shows equivalent effects on blood DHA levels, making them a legitimate and arguably superior option — no ocean contamination risk, no fishy aftertaste, no ethical compromise.

Look for supplements that provide both EPA and DHA, not just DHA alone. Ideally, aim for at least 250–500 mg of combined EPA+DHA per day, which aligns with general population recommendations from organisations like the European Food Safety Authority.


Plant-Based Omega-3 Sources: What Actually Helps

While ALA from food can’t fully replace EPA and DHA, it still contributes to overall omega-3 status and shouldn’t be neglected. The richest plant sources include:

The modern Western diet consumes omega-6 and omega-3 in a ratio of roughly 15:1 or higher — far from the 4:1 or lower ratio associated with better health outcomes.

Switching from high-omega-6 cooking oils to lower-omega-6 alternatives — such as olive oil for everyday cooking — can meaningfully improve your omega-3:omega-6 ratio without changing what you eat.


Signs You Might Be Deficient

Omega-3 deficiency is notoriously difficult to self-diagnose, but some signs associated with low DHA and EPA status include:

  • Dry skin and poor skin barrier function
  • Difficulty concentrating or persistent brain fog
  • Mood instability or low mood
  • Dry, irritated eyes
  • Joint stiffness or slow recovery after exercise
